It is a good question, because heat and cold pull your body in opposite directions, and the answer depends almost entirely on timing. Used well, an evening infrared sauna session is one of the more reliable, drug-free ways to fall asleep faster. Used badly, a late cold plunge can leave you wide awake at midnight, wondering why the thing that feels so calming in the morning is keeping you up.

If better sleep is the goal, heat in the evening is the safer bet. It raises alertness and stress hormones for a period after you get out, so most people sleep best when the plunge happens in the morning or afternoon, or at least several hours before lights out. If you want both on the same evening, do the cold first and the heat last, and give yourself a buffer before bed.

Your core body temperature is not constant. It follows a daily rhythm that peaks in the late afternoon or early evening and then falls through the night, reaching its lowest point in the early morning hours. That evening decline is not a side effect of sleep; it is one of the signals that starts it. As your core cools, blood flow to your hands and feet increases, heat leaves through the skin, and the brain's sleep-promoting circuits switch on. People who fall asleep easily tend to show a clear, timely temperature drop. People who struggle to fall asleep often show a blunted or delayed one.
This is the key to understanding both heat and cold. Anything that helps your core temperature fall at the right time tends to help sleep. Anything that keeps it elevated, or that spikes alertness right before bed, tends to hurt it. The counterintuitive part is that heating the body in the evening, done with the right lead time, produces a bigger and faster cool-down afterward, which is exactly what you want.
The most rigorous evidence comes from studies of passive body heating with water. A 2019 systematic review and meta-analysis published in Sleep Medicine Reviews screened more than 5,000 studies and pooled the best of them. It found that a warm bath or shower at roughly 104 to 109°F, taken one to two hours before bedtime, improved self-rated sleep quality and sleep efficiency, and shortened the time it took to fall asleep by an average of about 10 minutes. The proposed mechanism is the same one described above: warming the skin pulls blood to the periphery, which speeds the removal of heat from the core once you stop, and the resulting temperature drop mimics and strengthens the body's natural pre-sleep decline.
Sauna is a more intense form of passive heating than a bath, and the same physiology applies. The classic Finnish sauna literature, small and older as it is, points in the same direction: evening sauna use has been associated with easier sleep onset and more deep, slow-wave sleep in the early part of the night. And in a 2019 global survey of 482 regular sauna users, 83.5 percent reported improved sleep, with most describing the benefit as lasting one to two nights after a session.
Most of the sauna-and-sleep research was done in traditional Finnish saunas, not infrared cabins. That matters for honesty's sake, because direct trials of infrared sauna and sleep are still few. What we can say is that an infrared sauna raises core temperature and produces heavy sweating at a much lower air temperature than a traditional sauna, and the sleep mechanism runs on the core-temperature rise and subsequent fall, not on how hot the air is. For most people, an infrared session is also easier to tolerate for the 20 to 30 minutes that produce a meaningful rise in core temperature, and it leaves them feeling relaxed rather than drained, which is a real advantage in the evening.

Cold water immersion has a more complicated relationship with sleep, and the honest summary is that it can help or hurt depending on when you do it.
The first thing a cold plunge does is trigger a strong sympathetic nervous system response. Heart rate and breathing spike, and the body releases norepinephrine and cortisol. That is the same chemistry that makes a morning plunge feel like a double espresso. It is also why a plunge taken 30 minutes before bed can leave you feeling wired. As you rewarm, the nervous system rebounds toward a calmer, parasympathetic state, and many people describe a pleasant, settled feeling an hour or two later. The question is whether you have given yourself enough time for that second phase to arrive before you try to sleep.
A 2025 systematic review and meta-analysis in PLOS ONE pooled the cold water immersion research in healthy adults and found no change in perceived stress immediately after immersion, but a significant reduction in stress about 12 hours later. The same review flagged that the sleep evidence itself is limited: only one small study of male athletes measured sleep quality directly, and it found modestly better self-rated sleep after cold immersion following heat-training sessions.
The most detailed sleep data comes from athletes. In one study, well-trained endurance runners completed a hard evening run and then either did a 10-minute cold immersion at about 56°F or no immersion at all. Whole-body immersion, head included, produced a higher proportion of slow-wave sleep in the first three hours of the night and fewer arousals, compared with no immersion. A separate study of cyclists found that an evening post-exercise plunge lowered core temperature about three and a half to four and a half hours later, without changing overall sleep architecture for the night either way.
Put together, this suggests something useful: cold immersion after hard evening training may help some people, mainly by cooling an overheated body and reducing the discomfort that keeps tired athletes awake. For someone who is not overheated from training and simply wants to sleep better, the evidence for a late-night plunge is thin, and the stimulant effect is real. That is why we generally steer sleep-focused guests toward the sauna in the evening and the plunge earlier in the day.
Finish your session about 60 to 120 minutes before you plan to be asleep. That window gives your core temperature time to peak and then fall past its starting point, which is when drowsiness tends to arrive. A 20 to 30 minute session is enough for most people; longer is not better here, and pushing to exhaustion tends to raise heart rate and leave you dehydrated, both of which work against sleep. Cool down slowly afterward: a lukewarm rinse, loose clothing, dim light. Avoid an ice-cold shower straight out of the sauna if sleep is the goal, since that reintroduces the alerting response you were trying to avoid.
Hydrate before and after, but front-load it. Drinking a large volume of water right before bed trades a sleep problem for a bathroom problem.
If you plunge for sleep, the best time for most people is in the morning or early afternoon, where the alertness is a feature rather than a bug and the calmer rebound coincides with the evening. If you can only plunge in the evening, keep it short, two to three minutes rather than five or more, and leave at least three hours before bed. If you have just finished a hard training session and feel overheated, an evening plunge is more defensible; the research on athletes is where the sleep benefit shows up.

Three to four hours before bed: if you like a cold plunge, this is the last sensible window for it on a sleep night. Keep it short and breathe slowly.
Ninety minutes to two hours before bed: 20 to 30 minutes in the infrared sauna. Leave your phone in the locker. This is not the moment to answer email.
Right after the sauna: a tepid rinse, not cold. Sip water with a pinch of salt if you sweated heavily. Dress in something loose and light.
The last hour: keep the lights low and the room cool. Your core temperature is now falling, and a cool bedroom, generally in the mid-60s Fahrenheit, helps it keep going. Skip the heavy meal, the nightcap, and the bright screens, all of which blunt the temperature drop or delay melatonin.

Heat and cold are both real physiological stressors. Talk to a clinician before using either for sleep if you are pregnant, have heart disease, uncontrolled high or low blood pressure, a history of fainting, or a condition affected by temperature changes such as Raynaud's or certain nerve disorders. Do not use a sauna or cold plunge after drinking alcohol, and never plunge alone. Poor sleep also has causes that no amount of sauna will fix.
